How Should You Train in Your 40s?

Or, in my case, your late 30s. Because unlike in the photo on the cover image for the blog, i'm no longer 25.

Bear with me for a moment, because I want to explain the perspective I bring to this conversation.

I have been active in martial arts and fitness since I was eight years old, some 31 years now and quickly approaching 32. I have competed professionally in boxing, trained alongside elite athletes, fought world-class amateur kickboxers, won titles, earned multiple black belts, and had an incredible time doing it.

When I was younger, I could gain and lose weight very easily. I never worried too much about how much weight I put on between fight camps because I knew it would come back off once training intensified. I rarely warmed up, recovered quickly, and almost never seemed to get injured.

Fast-forward a decade or so, and part of that equation has changed.

I can still gain weight very easily. Unfortunately, losing it now feels like it requires blood, sweat, tears, and a small miracle. I also cannot jump straight into a hard workout the way I once did. If I do not take the time to warm up properly, I am much more likely to walk away with a pulled muscle here, a strained back there, or some other nagging issue that disrupts my training.

There is one more important piece to my perspective.

I have worked as a personal trainer for more than 20 years, and I have always gravitated toward clients in their late 40s through their early 70s. They were fun, reliable, mature, and committed. We generally got along very well.

Because of those clients, I have understood for a long time that training changes as we age—but different does not mean bad. Now that I am beginning to experience some of those changes myself, I have gained a new appreciation for what I spent years telling other people.

Here are the four principles I believe matter most when training in your 40s and beyond.

1. Consistency Is More Important Than Intensity

Yes, you heard me correctly.

Showing up consistently is more valuable than crushing yourself once a week—or twice a month—then disappearing because you are injured, excessively sore, or completely burned out.

Consistency is the key.

You can continue building muscle and strength well into your 60s, 70s, and even 80s. A systematic review of adults age 75 and older found that resistance training can improve both muscle strength and muscle size, even among the “oldest old.”¹ Aging does not eliminate your ability to get stronger.

However, progress requires patience and regular work.

For many people, training or being physically active three to five days each week is an excellent goal, but that does not mean every day should be brutally intense. A schedule might include two or three resistance-training sessions, some cardiovascular work, mobility training, and one or two lighter recovery days.

The American College of Sports Medicine recommends training all major muscle groups at least twice per week. Its latest resistance-training guidance emphasizes that consistency and effort matter more than following a complicated or supposedly perfect program.²

Intensity still matters. You need an appropriate challenge if you want your body to adapt. The important part is building toward that intensity gradually.

Start with weights and movements you can control. Learn proper form. Add repetitions, resistance, rounds, or training time progressively. Give your joints, muscles, tendons, and cardiovascular system time to catch up with your ambition.

Do not let your memory of what you could do at 25 dictate what you attempt on your first day back at 42.

You may eventually become stronger and better conditioned than you were when you were younger. Just give yourself enough time to get there.

2. Warm Up—Then Make Sure You Are Actually Warm

When you think you are warm enough, spend a few more minutes making sure your body is truly prepared for what you are about to do.

Walk, jog, ride a bike, shadowbox, perform dynamic movements, and complete lighter practice sets. Gradually raise your heart rate and rehearse the exercises you plan to perform.

If it is leg day, prepare your hips, knees, ankles, hamstrings, and quadriceps. If you are boxing, warm up your shoulders, back, trunk, hips, and footwork. Your warm-up should match your workout.

Research generally supports warming up for improving physical performance, and structured warm-up programs may help reduce certain sports injuries. However, stretching alone is not a magic shield against injury.³ A good warm-up should include general movement, dynamic mobility, and activity-specific practice—not just a few quick static stretches.

Mobility work, yoga, and full-body stretching can still be valuable parts of a complete training program, especially if you have areas that are chronically tight. Longer static stretches often fit better after training or during a separate mobility session than immediately before explosive or heavy exercise.

A personal experience drove this lesson home for me.

A few years ago, I was working with a personal-training client on self-defense. We were performing a fast-paced knife-defense flow drill. He warmed up. I did not.

During the drill, he attempted a takedown incorrectly. To avoid landing on top of him, I twisted in midair and tried to redirect my body toward the floor. My knee slammed into the mat, and even through the padding, I immediately felt something give.

I had torn my ACL and badly bruised and injured other structures around the knee. My quadriceps were extremely tight and overdeveloped from years of boxing, which may have contributed to the situation.

Could a proper warm-up and better mobility have guaranteed that the injury would not happen? No. It would be dishonest to make that claim. But entering a fast, unpredictable drill completely cold certainly did not help.

That decision was followed by approximately nine months of recovery.

The lesson is simple: preparing your body may take 10 or 15 minutes, but losing your ability to train can cost you months. Even minor injuries can destroy momentum, so take preparation seriously.

3. Hydrate—Please, for the Love of God, Drink Water

Hydration is one of the simplest and most frequently overlooked parts of training.

Your body needs adequate fluid to regulate temperature and function properly. Dehydration can contribute to overheating, unclear thinking, mood changes, and reduced exercise performance, particularly during longer or hotter workouts.⁴

Water is not a miracle weight-loss product, and drinking more of it will not automatically burn fat. However, replacing sugary, high-calorie drinks with water can reduce your overall caloric intake. Staying hydrated can also make exercise feel better and help you perform more effectively.

How much water you need depends on your body size, activity level, environment, sweat rate, medications, and health. Someone training hard outside in a North Carolina summer will need more fluid—and potentially more electrolytes—than someone completing a short workout inside an air-conditioned gym.

Do not wait until halfway through a difficult workout to think about hydration. Drink fluids throughout the day, begin your workout reasonably hydrated, and replace what you lose afterward.

People with heart, kidney, or other medical conditions may need individualized fluid or electrolyte guidance from a healthcare professional.

4. Supplements Can Help—Within Reason

Supplements are not replacements for quality food, regular training, sleep, or hydration. They are tools that may help fill specific gaps.

Protein

Many people would benefit from paying closer attention to how much protein they consume.

Protein supports muscle repair and growth, and research shows that adequate protein intake can enhance gains in muscle mass and strength when combined with resistance training.⁵

That protein can come from lean meats, fish, eggs, dairy products, beans, lentils, soy, or other whole-food sources. A protein shake is not mandatory, but it can be a practical and relatively low-calorie way to meet your needs when your regular diet falls short.

Multivitamins

A multivitamin may be helpful for someone with a limited diet, a diagnosed deficiency, absorption problems, or another specific nutritional need. However, it is not automatically necessary for every healthy adult.

Research on the general health benefits of multivitamins has produced mixed results.⁶ Instead of assuming that everyone needs one, look honestly at your diet and speak with a doctor or registered dietitian when appropriate.

Creatine

Then there is creatine.

Creatine monohydrate is one of the most thoroughly studied sports supplements available. In healthy adults, it can improve strength, high-intensity exercise performance, and gains in lean body mass when combined with resistance training. It has also been studied extensively in older adults.⁷

Creatine can cause a small increase in body weight because it draws additional water into the muscles. That is not the same thing as gaining body fat.

There is also growing research into creatine’s possible effects on brain function and cognition. A 2024 systematic review found possible benefits in areas such as memory, attention, and processing speed, although the evidence was not equally strong for every outcome or population.⁸

Creatine is also being explored in connection with several neurological and mental-health conditions like ADD or ADHD. However, it should not be used as a substitute for professional evaluation or prescribed treatment. 

For many healthy adults, a standard daily serving of creatine monohydrate can be helpful. But anyone with kidney disease, another preexisting medical condition, or concerns about medication interactions should speak with a qualified healthcare professional before using it.

Training Differently Does Not Mean Training Less

After years of giving these four pieces of advice to clients, I can now say from personal experience—at nearly 40—that they matter.

When I neglect consistency, preparation, hydration, and recovery, my injury risk and frustration go up while my results go down. When I respect these things, I feel better, train harder over the long term, and continue making progress.

Training in your 40s does not mean surrendering your intensity, competitiveness, or goals. It means becoming smarter about how you pursue them.

Your warm-up may need to be longer. Your recovery may require more attention. Your progress may demand greater patience. You may have to stop treating sleep, hydration, nutrition, and mobility as optional extras.

But you are not finished.

You can still build muscle. You can still become stronger. You can still improve your conditioning, learn new skills, compete, and surprise yourself with what your body can accomplish.

The goal is no longer to prove how much punishment you can survive in one workout. The goal is to build a body that allows you to keep training for decades.

Be consistent. Warm up. Drink your water. Use supplements intelligently.

Then keep showing up.
